You can build muscle while running. The result depends on how much you run, how hard those runs are, where strength sessions sit, whether the programme creates progressive overload and whether your food and recovery support both demands.
A practical hybrid plan gives muscle gain a clear priority, keeps enough running to serve your aerobic or sporting goal and stops hard sessions from competing for the same tired legs. The weekly dose creates the conflict; running itself does not automatically erase strength progress.
Why can running make muscle gain harder?
Running and lifting both require time, energy and recovery. The pressure rises when mileage, hard intervals and lower-body strength volume all increase together.
A demanding run can reduce the quality of the next lifting session. Heavy squats can change the pace and mechanics of a run the following day. Longer endurance work also raises energy needs, so an unchanged diet may leave too little fuel for productive training and recovery.
Concurrent-training research gives this problem useful context. A systematic review and meta-analysis of healthy adults found that combined strength and endurance training can improve strength, muscle size and aerobic fitness, although training status and the way both modes are programmed affect the result (Schumann and colleagues, 2024).

A programme needs one leading outcome when time and recovery are limited. Someone focused on muscle gain can retain two or three runs while giving the best training windows to lifting. A runner preparing for a race will protect key runs and use a smaller strength dose to build or maintain muscle.
Use three decisions to define the block:
- Primary outcome: muscle gain, running performance or a balanced general-fitness goal
- Minimum running dose: the sessions required to maintain fitness, support a race goal or keep a valued social run
- Strength progression: the lifts, repetition ranges and weekly workload you intend to improve

How should you arrange running and strength sessions?
Place the session tied to your main goal where you can perform it well. Protect heavy lower-body lifting from hard running, and avoid stacking every demanding session into consecutive days.
A 2026 review of 42 studies found no consistent long-term sequence advantage for maximal strength, muscle growth or endurance overall. It also reported that strength-first ordering can favour neuromuscular outcomes such as relative strength and explosive power, while training status, workload and recovery intervals shape the response (Feng, Ying and Jun, 2026).
That evidence supports a priority-led rule:
- lift first when muscle or strength is the main outcome
- run first when the quality run serves the dominant goal
- separate demanding run and lift sessions across the day when the diary allows
- pair a hard session with genuinely easy work, rather than creating two medium-hard sessions
If Tuesday contains heavy squats and Romanian deadlifts, Wednesday is a poor place for hill repetitions. An easy conversational run creates less competition and leaves Thursday or Friday available for another productive lift.

A beginner can start with two full-body lifts and two easy runs. An experienced athlete can use three lifting sessions and three runs once the current workload feels stable. Session count earns its place through progression and recovery, rather than ambition on the calendar.

What should the strength sessions include?
Muscle growth needs repeated, progressive resistance work. Choose movements you can load safely, perform consistently and track over time.
A full-body session can cover:
- a squat or leg-press pattern
- a hinge such as a Romanian deadlift or hip thrust
- a horizontal or vertical press
- a row or pull-down
- single-leg, calf, arm or trunk work according to the goal
Progression can come from adding repetitions within a target range, increasing load once those repetitions are controlled or adding a set when the rest of the week remains productive. Changing exercises every session makes progress harder to read.
Keep the lower-body dose honest. Three challenging sets of split squats on Friday have consequences for Saturday’s run. Record the load, repetitions and effort, then judge the programme by both gym progress and the quality of the following sessions.
How much running can you keep?
There is no universal mileage ceiling for muscle gain. A trained runner can absorb a larger endurance dose than someone adding running and lifting at the same time.
Start from the minimum that serves your running goal. Two easy sessions can support aerobic fitness during a muscle-led block. Add a quality run when there is a clear performance reason and the strength sessions continue to progress.
Watch for a pattern across two or more weeks:
- target repetitions repeatedly fall despite stable exercise selection
- leg soreness compromises easy-run form or lifting technique
- easy runs drift towards moderate effort
- sleep, appetite or willingness to train deteriorate
- body mass falls when muscle gain is the stated goal
When those signals cluster, reduce the smallest useful part of the programme. Shorten an easy run, remove one interval repetition or trim accessory lifting before dismantling the entire week.
Fuelling decides whether the plan is supportable
Building muscle while running raises the cost of underfuelling. The lifting stimulus needs enough total energy and protein, while demanding or longer runs increase carbohydrate and fluid requirements.
Plan food around the work:
- eat regular protein-containing meals across the day
- place carbohydrate before and after harder or longer sessions
- take food between two daily sessions when the gap is short
- account for fluids, heat and sweat loss
- monitor body-mass trend alongside performance when muscle gain is the priority
